In Internal Family Systems, much of the work happens with parts: the worried planner, the inner critic, the one who wants to hide. But before any of that, there is a quieter question. Who is doing the noticing? This IFS Self-energy guided meditation script is written for therapists, IFS-informed coaches, meditation teachers and wellness professionals who want to help clients touch that steady center first. It works as a short IFS meditation for Self at the start of a session, a grounding practice between sessions, or a gentle introduction for clients who are new to parts work, and it helps them unblend, sense the qualities of calm, curiosity and compassion, and rest as the one who notices.
You can use this script on its own or as the opening ten minutes before deeper parts work. The script below is written to be read aloud, word for word, directly to your clients. Read slowly, let the pauses be real, and feel free to soften any phrase so it fits your own voice. This IFS meditation script is a contemplative practice for calm and self-connection; it isn’t a substitute for professional mental health care or for IFS therapy with a trained practitioner, and clients working with trauma are best supported inside that relationship.
Let’s get started.
IFS Self-Energy Guided Meditation Script:
Find a comfortable position, seated or lying down, in a way that lets your body feel supported. Let your hands rest wherever they are easy. If it feels right, close your eyes, or simply lower your gaze to a soft point on the floor.
Take a slow breath in through your nose… and let it out gently through your mouth. Once more, breathe in… and let it go.
(Pause)
Now let your breath find its own rhythm. You don’t need to change it. Just notice the air moving in, and the air moving out.
Feel the places where your body meets the chair, the floor or the bed beneath you. Notice the weight of your feet. The weight of your hands. Let your shoulders soften a little, as if they have been holding something they can set down for now.
(Pause for several breaths)
As you settle, you may notice thoughts, feelings or sensations moving through you. Maybe a busy thought about later today. Maybe a tightness in your chest, or a feeling of restlessness. Whatever shows up is welcome. Each of these may be a part of you, doing its best to help.
You don’t need to fix anything. You don’t need to make anything leave. Simply notice what is here.
(Pause)
Now choose one part that is present right now. It might be a thought, a feeling or a place in your body. Notice where you sense it. Is it in your head, your throat, your belly? Notice its shape, its texture, its temperature.
And now, very gently, see if you can notice it from a little distance. As if you are sitting beside it rather than inside it. You are not pushing it away. You are just giving it a bit of room.
You might silently say to it, I see you. Would you be willing to give me a little space, just for a few minutes?
(Pause for several breaths)
If the part softens or steps back even slightly, notice what that is like. If it doesn’t, that’s completely okay. Thank it for showing up, and let it know you’re not going anywhere.
Now notice any other parts that may be close by. A part that is trying to get this right. A part that is skeptical. A part that is tired. One by one, acknowledge each of them with kindness, and ask if they would be willing to relax back, just a little, like people taking a step back to make room in a crowded doorway.
(Pause for several breaths)
Now, with a little more space inside, turn your attention toward the one who has been noticing all of this. Not a thought. Not a feeling. The quiet awareness that has been watching, steady and present, the whole time.
Rest here for a moment.
(Pause)
See if you can sense any of these qualities, even faintly. Calm, like still water at the bottom of a lake while the surface moves. Curiosity, a gentle interest in what is here, without needing to judge it. Compassion, a warm softness toward yourself and toward every part of you.
You don’t need to create these qualities. They are not something you have to earn. Notice whether they are already here, waiting underneath, the way the sky is always there behind the clouds.
(Pause for several breaths)
Perhaps you also notice a sense of clarity. Or confidence. Or a quiet courage. Or a feeling of connection, as though you are not alone in here. Let whatever is present be enough.
Breathe into this place. As you breathe in, feel a little more space. As you breathe out, let yourself rest as the one who notices.
(Pause for several breaths)
If a part comes back in, as parts often do, that’s okay. Notice it, greet it with the same calm curiosity, and see if it would be willing to soften again. Each time you do this, you are practicing coming home to yourself.
Now, from this steady place, take a moment to send a little warmth toward the parts who stepped back. You might silently say, Thank you for trusting me. I know you work hard. I’m here.
Notice how they respond. There is nothing they need to do. Simply let them feel that someone calm and caring is present.
(Pause)
Before we finish, notice one small way you can recognize this feeling again later today. Maybe it is a softness in your chest, a slower breath, or a sense of space behind your eyes. Let your body remember it. This place is always available to you, even for a single breath.
(Pause)
Now begin to bring your attention back to the room. Feel the support beneath you once more. Notice the sounds around you, near and far.
Take a deeper breath in… and let it out slowly.
Gently move your fingers and toes. Roll your shoulders if that feels good. And when you’re ready, at your own pace, open your eyes and return, bringing a little of this calm, curious presence with you.
Tips for Facilitators
Keep your own voice slow and warm; your Self-energy is part of what helps clients find theirs.
If a client can’t unblend, normalize it and invite curiosity toward the part that’s staying close rather than pushing past it.
Leave a minute afterward for clients to share what they noticed, without analyzing it.
